warm up (cardio, HIIT on treadmill.. 2 mins 3km/h then alternating of 10km/h and 6km/h 30 seconds each for 3 mins then 2 mins 3km/h)

circuit 2
incline press
row
lunges
plank
circuit 3
military press
delt raise
deadlift
russian twist
circuit 4
hammer curl
tricep pullback
calf raise
superman
cool down (treadmill 10mins at 3km/hr)
*swim 500m optional
